Change the room, not yourself

Here is a pattern almost everyone repeats. You decide to stop. You feel clear and determined. Three days later you are tired at midnight with your phone in your hand, and the version of you making decisions is nothing like the version that made the plan.

The mistake is not weakness. The mistake is that the plan depended on being at your best, and then had to be executed at your worst.

Friction beats resolve

Behaviour change research keeps landing on the same unglamorous finding: changing the environment outperforms changing the intention. It is not inspiring, and it works.

The reason is simple. Resolve is a resource that runs down over a day and is lowest exactly when you need it. A change to your surroundings does not run down. It works while you are tired, distracted or upset, and it works when you have forgotten you set it up.

The list, in rough order of value

The phone sleeps in another room. For most people the place and the time are the same every single time: bed, late, phone in hand. This one step separates the two, and it does more than everything else on this list combined.

Move the charger. If the charger is next to the bed, the phone comes back to the bed. Put it in the hall and buy a cheap alarm clock — this is the single most-skipped step and the reason the first one fails.

Content restrictions, with a passcode you do not know. On iPhone: Settings → Screen Time → Content & Privacy Restrictions → Content Restrictions → Web Content → Limit Adult Websites. Set the Screen Time passcode to something different from your unlock code. If there is anyone you can trust to type it in without being told why, that is better still.

Filter at the network, not the browser. A filtering DNS covers every app and every browser at once. Browser-level blocking is one uninstall away from nothing; put it on the router and it covers the house.

Turn off private browsing. It defeats anything that relies on history, and it can be disabled from the same Content Restrictions screen.

Greyscale after a certain hour. A small trick with a surprisingly large effect — a grey screen is markedly less pulling. Most phones can schedule it.

You do not need all of them

Pick one. The phone one, if you only do one. A single change that works while you are exhausted is worth more than five that need you to be sharp.

Why does deciding to stop never seem to be enough?

Because the decision is made by a rested version of you and has to be carried out by a tired one. Self-regulation is measurably weaker late at night, in almost everyone, which is exactly when it is needed.

Changing the surroundings works better because it does not run down. The phone charging in another room keeps working while you are exhausted, distracted, and have forgotten you set it up.
