What to actually do instead

Most advice here fails the same test: it assumes a version of you that is rested and motivated. At the moment this is needed you are usually neither.

So the only rule for this list is that everything on it can be done badly, alone, at 1am, by someone with nothing left.

Change your body position

Sounds trivial and is the most reliable item here. Stand up. Leave the room. Go to a different floor if there is one. Almost all of this is anchored to a specific posture in a specific place, and breaking the posture takes a fraction of the effort that arguing with a thought does.

Cold water

Hands and face under a cold tap for thirty seconds. It is not magic and it is not a cure — it is a strong enough physical signal to interrupt a loop, and it works when nothing verbal will.

Something with your hands and no screen

Tidy one drawer. Wash the dishes that are there. Make tea you do not especially want. The point is not productivity; it is occupying the hands and the eyes for the ten minutes that matter.

Text someone about nothing

Not a confession — just contact. "You awake?" A large share of late-night episodes are about being alone with a feeling rather than about wanting anything, and one message can change the whole shape of an evening. Telling someone, without telling them everything covers the harder version of this.

Go outside for five minutes

Even a balcony, even in your pyjamas. Nobody is looking.

Write down what happened just before

If you can manage nothing else, do this one — because it is the thing that pays off later. The trigger you catch tonight is what makes the pattern visible in a fortnight.
